Start Running From Zero — 8-week run-walk plan for beginners

If you have never run before, read this first

You do not need to be fit to start running. That is backwards — running is how you get fit.

Almost everyone who tries to start running quits in the first three weeks, and it is almost never because they are lazy. It is because they do the one thing every beginner does:

They run too fast. Then they are gasping after ninety seconds, their legs hurt for four days, and they conclude that running is not for them. It was for them. They just went out at the wrong speed.

This plan fixes that one problem, and it is the only problem that really matters at the start. You will run slower than you think you should. You will walk between the running. And eight weeks from now you will run 25 minutes without stopping.

What is inside

15 pages, written for someone who has genuinely never run. No jargon, no heart-rate zones, no talk about VO2 max.

The plan itself

  • The full 8-week table: run time, walk time, repeats, session length
  • Each week explained in plain words
  • Always a rest day between runs

The part nobody tells you

  • How slow “slow” actually is, and how to check
  • What to eat before and after a run
  • Rest days, sleep and soreness
  • The difference between an ache and an injury

Staying on it

  • The five mistakes that make beginners quit
  • Exactly what to do when you miss a week
  • Where to go after week 8

To print

  • A progress log to tick off every session
  • Frequently asked questions
  • A safety note, up front, in plain language

The eight weeks at a glance

Three sessions a week, always with a rest day between them. Add a five-minute walk before and after each session.

Week Per week Run Walk Repeat Session
1 3 1 min 2 min × 8 24 min
2 3 2 min 2 min × 7 28 min
3 3 3 min 2 min × 5 25 min
4 3 5 min 2 min × 4 28 min
5 3 8 min 2 min × 3 30 min
6 3 10 min 2 min × 3 36 min
7 3 15 min 1 min × 2 32 min
8 3 25 minutes continuous 25 min

The running block grows every week. The walking block stays the same. That is deliberate: you are not getting faster, you are only running for longer before you get your walk back.

Who this is for

This is for you if

  • You have never run, or you have not run in years
  • You get out of breath walking up a hill
  • You want a plan you can follow without thinking
  • You have tried and quit before

This is not for you if

  • You already run regularly
  • You are training for a specific race time
  • You are looking for a diet plan
  • You want results in one week

One honest note. Running on its own will not make you lose weight the way people claim. It is very good for your heart, your sleep and your mood, and it does help, but your body compensates for the calories you burn. The plan says this plainly rather than promising you a transformation it cannot deliver.

Questions

I have never run at all. Is this too advanced?

No — week 1 is one minute of running followed by two minutes of walking. It is built for exactly where you are.

How long is each session?

Between 24 and 36 minutes, including the warm-up and cool-down walk. Nothing in this plan takes an hour.

Do I need a gym, a watch or special shoes?

No gym and no watch. Comfortable trainers you already own are fine to start. If you keep it up, a proper pair of running shoes is the one thing worth buying.

What if I miss a week?

There is a whole page on this. Short answer: a few days off, carry on where you were. A month off, start again at week one — and it will be easier than the first time.

Is it a subscription?

No. One payment of $9, and the file is yours.

How do I get the file?

You download it immediately after payment. It is a PDF, so it opens on any phone, tablet or computer — and it prints on plain letter paper if you would rather tick off the progress log by hand.

Before you start. Talk to your doctor if you have a heart condition, high blood pressure, diabetes, joint problems, or if you have been inactive for a long time. Stop and seek medical advice if you feel chest pain, dizziness or faintness. This plan is general information for healthy beginners, not medical advice.
