If you have never run before, read this first
You do not need to be fit to start running. That is backwards — running is how you get fit.
Almost everyone who tries to start running quits in the first three weeks, and it is almost never because they are lazy. It is because they do the one thing every beginner does:
This plan fixes that one problem, and it is the only problem that really matters at the start. You will run slower than you think you should. You will walk between the running. And eight weeks from now you will run 25 minutes without stopping.

The eight weeks at a glance
Three sessions a week, always with a rest day between them. Add a five-minute walk before and after each session.
| Week | Per week | Run | Walk | Repeat | Session |
|---|---|---|---|---|---|
| 1 | 3 | 1 min | 2 min | × 8 | 24 min |
| 2 | 3 | 2 min | 2 min | × 7 | 28 min |
| 3 | 3 | 3 min | 2 min | × 5 | 25 min |
| 4 | 3 | 5 min | 2 min | × 4 | 28 min |
| 5 | 3 | 8 min | 2 min | × 3 | 30 min |
| 6 | 3 | 10 min | 2 min | × 3 | 36 min |
| 7 | 3 | 15 min | 1 min | × 2 | 32 min |
| 8 | 3 | 25 minutes continuous | 25 min | ||
The running block grows every week. The walking block stays the same. That is deliberate: you are not getting faster, you are only running for longer before you get your walk back.

Questions
I have never run at all. Is this too advanced?
No — week 1 is one minute of running followed by two minutes of walking. It is built for exactly where you are.
How long is each session?
Between 24 and 36 minutes, including the warm-up and cool-down walk. Nothing in this plan takes an hour.
Do I need a gym, a watch or special shoes?
No gym and no watch. Comfortable trainers you already own are fine to start. If you keep it up, a proper pair of running shoes is the one thing worth buying.
What if I miss a week?
There is a whole page on this. Short answer: a few days off, carry on where you were. A month off, start again at week one — and it will be easier than the first time.
Is it a subscription?
No. One payment of $9, and the file is yours.
How do I get the file?
You download it immediately after payment. It is a PDF, so it opens on any phone, tablet or computer — and it prints on plain letter paper if you would rather tick off the progress log by hand.
